Half Marathon Nutrition Plan | How to Fuel a Half Marathon
A half marathon is long enough for nutrition and hydration to matter, but short enough that many runners make the mistake of taking in far more fuel than they actually need.
The right strategy depends largely on how long you expect to be running. A runner finishing in 75–90 minutes has very different requirements from someone running for two hours or longer.
The Hammer approach is simple: start properly fuelled and hydrated, use the minimum effective amount of calories during the race, drink according to conditions, and avoid overwhelming your stomach.
Quick Half Marathon Fuelling Plan
| Expected Finish Time | Before the Race | During the Race | Hydration | Hammer Strategy |
|---|---|---|---|---|
| Under 90 min | HEED 1–2 hrs before + optional Hammer Gel before start | Often little or no additional fuel required | Water as conditions require | Keep it minimal |
| 90–120 min | HEED 1–2 hrs before + Hammer Gel before start | Approximately 1 Hammer Gel during race if required | Water with Gel and according to conditions | Simple and controlled |
| 2–2.5 hrs | HEED 1–2 hrs before + Hammer Gel before start | Hammer Gel approximately every 30–45 min as required | Water regularly according to conditions | Consistent fuel without overfeeding |
| 2.5+ hrs | HEED 1–2 hrs before + Hammer Gel before start | Planned Hammer Gel intake + electrolytes | Drink according to temperature and sweat rate | Treat as a longer endurance event |
Your exact requirements depend on body size, pace, weather, sweat rate and what you have successfully tested during training.
1–2 Hours Before the Start: HEED
This is an important part of the Hammer half marathon strategy.
Drink HEED approximately 1–2 hours before the race to help top off muscle glycogen stores while supporting hydration before you reach the start line.
HEED provides complex carbohydrate together with electrolytes, allowing you to take in useful pre-race energy without relying on a large amount of simple sugar immediately before running.
The aim is not to consume a huge number of calories. You are simply making sure that you begin the race well fuelled and normally hydrated.
Sip HEED steadily rather than drinking a large volume immediately before the gun.
5–10 Minutes Before the Start
For many runners, 1 Hammer Gel with water shortly before the race provides a simple final energy top-up.
This is particularly useful for athletes expecting to run longer than approximately 90 minutes.
If you are a faster runner and have established in training that you perform well without a pre-race Gel, there is no reason to force additional calories simply because they are available.
Race nutrition should match your requirements, not somebody else's feeding schedule.
Under 90 Minutes
For faster half marathon runners, stored muscle glycogen will provide most of the energy required to complete the race.
If you have consumed HEED before the start and begin properly fuelled, you may require very little additional
