Hydration affects body temperature, comfort, concentration and endurance performance. Yet there is no single hourly fluid target that works for every athlete, every sport or every weather condition.
The practical goal is simple: begin exercise well hydrated, drink enough to limit excessive fluid loss, replace electrolytes when appropriate and avoid drinking so much that you gain weight during exercise.

Why Hydration Matters During Exercise

Sweat loss reduces body water and also removes electrolytes, particularly sodium. Some fluid loss during exercise is normal. The aim is not necessarily to finish at exactly your starting weight, but to avoid excessive loss while also avoiding weight gain from overdrinking.
Thirst is useful, but it is not a perfect race plan on its own—especially in long events, unfamiliar heat or when you are focused on pace. A tested hydration strategy gives you a sensible baseline.
How Much Fluid Per Hour?
There is no universal bottle-per-hour rule. A useful starting range for many endurance athletes is:
- Cool conditions or lighter athletes: approximately 400–600ml per hour
- Average conditions: approximately 600–750ml per hour
- Hot conditions, larger athletes or high sweat rates: approximately 750–800ml per hour, then individualise carefully
These are starting points, not targets to force. Your body may not comfortably absorb or need the same amount every hour.
For sessions longer than two hours, carry enough fluid to follow your plan and practise drinking at regular intervals. Runners may prefer small, frequent sips; cyclists can often drink more easily from bottles. The best method is the one you can repeat consistently without stomach discomfort.
Signs of Dehydration
Common signs that your fluid plan may need attention include:
- Thirst or dry mouth
- Darker, more concentrated urine before or after training
- Headache
- Unusual fatigue or a drop in pace
- Dizziness or light-headedness
- Feeling excessively hot
- Muscle cramping alongside other heat or fatigue symptoms
Stop exercising and seek medical help urgently for confusion, collapse, fainting, severe headache, repeated vomiting, seizures or altered behaviour. Heat illness and low blood sodium can overlap in their symptoms, so do not try to diagnose a serious problem yourself during an event.
Can You Drink Too Much Water?
Yes. Overdrinking can lead to exercise-associated hyponatraemia, where blood sodium becomes dangerously diluted. It is most often linked with prolonged exercise and fluid intake that exceeds sweat loss.
Warning signs can include bloating, nausea, headache, dizziness, confusion, vomiting, unusual fatigue and weight gain during exercise. Severe cases can be life-threatening.
To reduce the risk:
- Do not force fluids beyond thirst and your tested plan
- Do not aim to gain weight during exercise
- Be particularly careful in events lasting more than four hours
- Use a personalised plan based on sweat-rate testing
- Remember that adding sodium does not make overdrinking safe

Do not try to “preload” huge amounts of water immediately before a session. Instead, drink normally through the day, have fluids with meals and arrive at training with pale-yellow urine rather than dark, concentrated urine.
After exercise, replace fluids gradually. Use your post-session body-weight change, thirst, urine colour and recovery needs as practical checks. If you finished substantially lighter after a hard or hot session, drink and eat over the next few hours rather than trying to fix everything at once.
