
Five Warning Signs of Mild Dehydration in Endurance Athletes
Thirst is your body's natural cue that it is time to drink more fluid, but it is not always a perfect early-warning system. For most healthy adults at rest, thirst helps regulate fluid balance effectively. During prolonged exercise, however, fluid can be lost through sweat faster than it is replaced—particularly in hot or humid conditions.
The exact point at which thirst appears varies from person to person. It is therefore not accurate to assume that everyone has already lost a fixed 2–3% of their total body water before feeling thirsty. What is clear is that a fluid loss approaching or exceeding 2% of body weight can impair endurance performance, especially in the heat. Thirst should be treated as an important signal, but not the only way to judge hydration.
A scientific review led by nutrition researchers at the University of North Carolina reported that inadequate hydration during demanding physical activity can reduce endurance, increase fatigue and perceived effort, lower motivation, and make it harder for the body to regulate temperature.
That list should make any endurance athlete take daily hydration seriously. It is also worth remembering that thirst sensitivity varies. It may be less reliable in older adults and in some people during prolonged exertion, so athletes should also pay attention to urine colour, recent fluid intake, weather conditions, training duration and their personal sweat rate.
Know These Warning Signs
Thirst is not the only indication that your fluid intake may be too low. Here are five possible warning signs of mild dehydration or ongoing underhydration.
1. Headache
Dehydration can contribute to headaches in some people, particularly after heavy sweating, heat exposure or inadequate fluid intake. The exact mechanism is complex, so it is too simplistic to say that dehydration headaches are always caused by a build-up of metabolic waste or reduced oxygen flow to the brain.
If a mild headache appears alongside thirst, tiredness, a dry mouth or dark urine, drinking fluid may help. A sudden, severe or persistent headache should not automatically be blamed on dehydration and may require medical advice.
2. Impaired Mood and Cognitive Function
Research from the University of Connecticut found that mild dehydration affected mood and symptoms in healthy young men and women. The women reported more headaches, fatigue, difficulty concentrating and perceived effort, while the men showed some reduction in vigilance and working memory. In those particular studies, adverse mood changes and symptoms were greater in the women than in the men.
The broader evidence suggests that dehydration can affect attention, executive function and coordination, with the clearest cognitive effects generally seen when fluid loss exceeds about 2% of body weight. Individual responses vary, and not every mental lapse is caused by dehydration.
3. Dry Mouth, Dry Lips and Nasal Irritation
A dry mouth, dry lips and a dry tongue are recognised signs of dehydration. Low fluid intake may also make the nose or throat feel dry or irritated.
Some sources claim that mild dehydration causes allergies by concentrating histamine, but there is not good clinical evidence to support this. Dehydration does not cause an allergy, and persistent sneezing, wheezing, swelling, hives or other allergy symptoms should not be treated simply by drinking more water.
4. Digestive Problems
Water is an important part of normal digestion. Inadequate fluid intake can contribute to hard stools and may worsen constipation, particularly when combined with low fibre intake or reduced physical activity. Drinking excessive amounts of water, however, is not a proven treatment for every case of constipation.
Dehydration has not been established as a direct cause of acid reflux. Anyone with frequent heartburn or reflux should look at the wider possible causes and seek medical advice if symptoms persist.
5. Food Cravings, Especially for Sweet or Salty Foods
People can sometimes confuse thirst with hunger, particularly when they have been busy, training or ignoring normal body cues. However, strong evidence that dehydration specifically causes cravings for sweet or salty foods is limited.
If a craving appears after exercise or several hours without a drink, have some fluid and reassess how you feel. Do not assume that every craving is dehydration: hunger, low energy intake, habit and recovery needs may also be responsible.
Other Practical Signs of Dehydration
According to the NHS, common signs include dark yellow, strong-smelling urine, urinating less often than usual, dizziness or light-headedness, tiredness, thirst, headache, and a dry mouth, lips or tongue. Pale-straw urine is a useful everyday guide, although supplements, medicines and some foods can alter urine colour.
Proper Daily Hydration
Adequate hydration can help you stay healthy and support performance before, during and after exercise. The NHS suggests six to eight cups or glasses of fluid a day as a general guide, but athletes may need more when exercising for long periods or training in hot conditions.
A body-weight estimate of approximately 33–39 ml per kilogram can be used as a rough starting point for total daily drinks, not as a fixed requirement. Individual needs depend on body size, diet, climate, training duration, sweat rate, illness, pregnancy and other factors. Food also supplies some of your daily water.
During exercise, approximately 590–740 ml per hour may suit some endurance athletes, but it should not be treated as an automatic target. Sweat rates and sweat-sodium losses vary considerably. A more useful approach is to compare your body weight before and after representative training sessions, taking account of any fluid consumed and urine passed, and then build a personal drinking plan.
The aim is to limit excessive dehydration without overdrinking. Avoid consuming so much fluid that you gain body weight during exercise, as excessive intake can dilute blood sodium and cause potentially dangerous exercise-associated hyponatraemia. For prolonged or demanding sessions, particularly in the heat, a drink containing electrolytes—and sometimes carbohydrate—may offer benefits over water alone.
Coffee and tea can count towards daily fluid intake, as can milk and sugar-free drinks. Water remains a simple, inexpensive everyday choice, but it does not need to be the only source of fluid.
People with heart or kidney conditions, or those taking diuretics or other medicines that affect fluid balance, should follow advice from a qualified healthcare professional rather than a general hydration formula.
Seek urgent medical help for confusion, unusual drowsiness, persistent dizziness on standing, rapid breathing or a fast heart rate, as these may indicate serious dehydration or another medical problem.
